Water Intake

We've all heard it before: "drink 8 glasses of water a day", and most do (or at least try to). But why? No one gave us any reasoning as to why having a 2-liter of agua was beneficial, but it sounded right and I think we all have something in the back of our head wanting us to be "healthier".

There's a great article about this topic from Mark's Daily Apple:
Years ago someone put forth the idea that we all needed to drink 8 glasses of water a day. Perhaps it came from a series of studies in the 1940s after which the Food and Nutrition Board of the Institute of Medicine opined that the “RDA” for water should be roughly 1 ml per calorie consumed. At their recommended 2000 calories a day, that worked out to 2 liters a day, or roughly 8 eight-ounce glasses. Lost in the translation somewhere was an important caveat that much - if not most - of the water we required could actually be obtained from the foods we eat. In other words, it simply was not necessary to actually drink 8 glasses a day. And since the recommended diet at the time included substantial portions of water-sopping grains, maybe that initial recommendation was too high for someone eschewing grains altogether. (On a related note people will tend to drink more if the beverage is flavored. And, guess, what: carbohydrates (particularly sweet tastes) encourage increased fluid intake. So, it’s useful to ask if the hankering is real thirst or a flavor related craving.)

Contrary to what your neighbor might advise you, there is no evidence that drinking eight or more glasses prevents constipation, kidney stones, bladder cancer, urinary tract infections or that it guarantees you’ll have clear skin and a toxic-free liver. Yet these are often cited as the main reasons to drink so much. And forget the so-called hyper-hydration properties of “clustered water,” “ionized super waters,” “penta-water” and the rest of the scam-waters, about which I have blogged in past posts. Water is water is water.

(The following contains my own personal hypotheses. I would love to see some research done in these areas. If anyone is aware of any please drop me a line.)

Conventional Wisdom suggests that drinking water with your meals is fine - even recommended. But I suspect that some heretofore undiagnosed digestive issues may arise when people drink significant amounts of water or other fluids with their meals. The digestive process starts with, and depends on, a very acidic environment in the stomach (a pH of 1 to 2 ideally). That highly acidic environment also controls the timing of when the stomach empties. When you drink lots of fluid at a meal, you are substantially diluting the stomach acid and diminishing its ability to effectively digest your food. I would guess that many cases of GERD, gas, stomach upset and other common complaints might be addressed simply by NOT drinking so much water throughout the day and refraining entirely from drinking while eating. (Except maybe a little wine, which, having a pH closer to stomach acid has been shown to aid in digestion) This might also explain why some proteins that only break down under optimum acid conditions pass into the intestines only partially digested and thus might be recognized by the immune system as “foreign invaders”, setting up some immune response that gets diagnosed as a food allergy.

'You'll Be Fine' aka 'You Have No Right To Bitch'

You have no right to bitch. Your sore hamstrings and screaming core are artifacts of high intensity compound movement, enabled by firm contact with Mother Earth and the primate’s gift of an opposable thumb. The very fact that your arms feel like lead and your legs like the business end of a propane torch is a gift of inclusion, given only because you have legs and arms to hurt.

The men of the Warrior Transition Battalion at Brooke Army Medical Center don’t know your pain. They brought guns to a bomb fight, and came home with fewer limbs than they packed, blown apart by the cowardice of other men.

Their pain is worse, one of exclusion, borne of wheelchairs and ramps, endless hours of physical therapy and prosthetic fittings, hobbled by the incessant need for painkillers. You will never know the agony that they’ve endured, first physically mangled, and then pitied, seen as victims of a botched War.

Luckily, they don’t share the viewpoint. An even twenty, enabled by the efforts of a young Lieutenant, are pursuing rehabilitation with revenge.

These men came to Alamo CrossFit to learn the tenets of CrossFit, supported by a crackerjack crew of trainers and an unrelenting need to go beyond the bounds of traditional recovery.

Placed in an environment where pity was gone and intensity was the only goal, I watched men do handstand pushups, femurs balanced against their wheelchairs, no feet weighing them down. I watched a Marine pull himself up a gymnastics ring, ripping as hard as he could while an unwieldy leg brace fought his every effort. I watched a man with no patella tendon sit into a full-depth squat, and a man with no legs clean a medicine ball from the ground.

These men, broken in body, were impossible to stop. The pain that we could inflict—jackhammering hearts, mental torment, and burning muscles—paled in comparison to the months of adversity that led them to our doorstep. They deadlifted and squatted, ran and pressed, displaying a fortitude far beyond our capacity to keep up.

Every moment hammered home a single point: You’ll be fine.

Remember that the pain is a gift, and men have overcome far worse. When your training results in injury, remember that there are those whose injuries dwarf yours by degrees of magnitude, men who would kill for the right to feel a strained Achilles or a jammed thumb. They will not quit regardless of the odds, and you will not disgrace their example.

The next time your muscles protest or you feel a callus give way, be thankful for the feeling, and the comparative ease with which you train every day. Be thankful for the gift that is your body, and the pain that it brings.

In Northern Texas, there are twenty men battling to reclaim lost capacity, showing the world that injury is not an endpoint, that sacrifice does not end in martyrdom. Their courage is physical and mental, and their lesson is one that will serve far beyond their lifetimes.

Their pain is unimaginable, but their message is easily understood: the struggle to become a better human being ends only in death. Don’t let them down.

I call bullsh*t

Back in the day when I was working as a trainer for a big box gym, I had a client come out of nowhere with these shoes. I told her she just wasted $300 she could've used for better equipment, or even better, more training. This is stupid:

If you want to be toned and lean then you have to eat better! Want better posture? Learn to proper spinal alignment through various activities (see: CrossFit)! Those who do see improvement with these pieces of sh!t will be DEPENDENT on them for "good posture" the rest of their lives.

Who gives a damn about fitness fashion?! Clothes look better on you when you have a nice looking body PERIOD.

Fat Loss and Fasted Workouts

What do we already know about fat loss and hormones? Well the fat cells are like “storage” tanks that store fats until the body signals to “release” those fats to be used a fuel/energy (aka burned). One of the biggest hormones that we have control over with our eating habits is insulin. This is important to know because of the relationship it has with other important hormones involved in helping us to burn fat, namely glucagon and growth hormone. Insulin when released in large quantities is telling the body to “get ready to store some fuel in the tanks”, as it is increased with large meals (or large bursts of sugar into the bloodstream). Glucagon and Growth Hormone are 2 important hormones used in lipolysis (the process of breaking down and releasing stored fats inside the “tanks”).

Here’s the key, when insulin goes up….then glucagon and growth hormone will lower, and when insulin is low then glucagon and growth hormone can elevate. What does this have to do with working out? Well if your goal is to “burn” up stored fat, then you want an environment that allows and promotes fat to be released right? Having high insulin levels during a workout will not be an optimal environment for the hormones most responsible for freeing up fat from storage. So what is the solution?

Well looking at the video you can see that insulin can remain elevated for 2-3 hours after large enough meals. Ideally you want to go into a fat burning based workout in a more “fasted” state, not “fed” (one in which you want to spike those GH levels with some intensity and burn that fat as fuel for your activity). This can be done first thing in the morning when insulin should be at it’s lowest (and you are fasted from overnight) or if later in the day then you should be waiting 2-3 hours after your last meal. Remember, you don’t need to eat to workout as you should have enough fuel as stored glycogen in your muscles, liver….and oh yeah, you want to burn fat remember?!

The best kinds of workouts can be in the AM (or later) and will start off with more intensity (intervals, sprinting, explosive lifting, heavy lifting) to get those GH levels spiked…and then trail off into slower paced activity to burn that fat (what I like to call “lifestyle” cardio). Remember, short intensity based activity first….then the slower enjoyable stuff….go ride a bike, play tennis, whatever you enjoy. Once you tell the body to free up the fat…and they are floating around waiting to be burned…then you still need to go do something to burn it! (otherwise it just gets stored back into the “tanks”).

Floor Press


The floor press is much more difficult that a normal bench press for many reasons:
  • It is not a common exercise technique and thus not well practiced nor taught.
  • Because of it's simplicity it's been around much longer than the popular bench press.
  • Floor press : Bench press :: Deadlift : Back squat. Normally for a bench press or back squat you would start the lift in the eccentric phase of the contraction, or the stretching of the muscle, and end with the more difficult part of contracting the muscle, also known as the concentric phase. Floor presses and deadlifts start with concentric (hard) part and end with the eccentric (easier)
  • The range of motion is as if you were in the midpoint of a normal bench press.

LIFTING SHOES

Why should weightlifting shoes top your equipment list?

Mark Rippetoe:

Shoes are the only piece of personal equipment that you really need to own. It only takes one set of five in a pair of squat shoes to demonstrate convincingly to anybody who has done more than one squat workout. A good pair of squat shoes adds enough to the efficiency of the movement that the cost is easily justified. For anywhere from $50 to $200 for the newest Adidas weightlifting shoes, a pair of proper shoes makes a big difference in the way a squat feels. Powerlifting squat shoes have relatively flat soles, and Olympic weightlifting shoes have a little lift in the heal that makes it easier to get the knees forward just in front of the toes. Your choice will depend on your squatting style and your flexibility. Most squat shoes have metatarsal straps to increase lateral stability and suck the foot back into the shoe to reduce intra-shoe movement.

But the main feature of a squat shoe is heel compressibility. The drive out of the bottom starts at the floor, where the feet start the kinetic chain. If the contact between the feet and the floor is the squishy gel or air cell of a running shoe, a percentage of the force of the drive will be absorbed by the compression of the cell. This compression is fine for running, but when squatting it reduces power transmission efficiency and prevents foot stability. Unstable footing interferes with the reproducibility of the movement pattern, rendering virtually every squat a whole new experience and preventing the development of good technique. Squatting in running shoes is like squatting on a bed. Many people get away with it for years, but serious lifters invest in squat shoes. They aren't that expensive, especially compared to brand new name brand athletic shoes, and they make a huge difference in the way a squat feels.

Eating Habits and Memory Function

"Diet is a powerful force as we say time and again. Most of the studies revolve around the physical aspects: inflammation, disease risk, body composition, blood markers, etc. But there’s the promise a good diet can offer other elements of health, including cognitive performance. With climbing rates of dementia and Alzheimer’s, these correlations are nothing to shake a stick at.

In that vein, this recent study caught our eye. Researchers from the University of Muenster in Germany followed subjects who had been grouped into three practices: a caloric restriction group (30% cut in daily intake), a group that increased their consumption of essential fatty acids (20% increase), and a control group. After three months, all subjects retook tests focused on memory activities. The group that cut its calories showed a “significant increase” in scores related to verbal memory. The apparent cognitive improvement could be correlated, the researchers say, with “decreases in fasting plasma levels of insulin and high sensitive C-reactive protein.” No noteworthy changes were seen in the other subjects."

My top 3 favorite exercises

No one asked me, but I thought I'd share mine:
  1. SQUAT - Any kind: air squat, back squat (high/low trap), front squat, Zercher, jumps, Pistols, thrusters, etc... All of them are good! They work the entire body and is the most essential human movement.
  2. DEADLIFT - In my opinion it's the biggest indicator of strength. That and it looks really cool when putting up huge weights. It's another essential human movement- we pick things up all the time!
  3. KETTLEBELL SWINGS - Rigid/American/CrossFit or Fluid/Russian- they're both fun to do and a great way to get both a cardiovascular and strength workout done with minimal equipment, time and movement. Athletic performance is usually determined by the strength and flexibility of the hips and posterior chain and KB swings help tremendously.

My stomach gets sensitive to milk. Damn. From Mark Rippetoe:

“Soy milk is essentially Coffee-Mate laced with estrogen, and is best left to vegans and other socialist vegetarian types that can’t bring themselves to eat the completely natural-for-humans flesh of our friends the Animals but who have no trouble with slaughtering trillions of our other friends the Plants and processing — in gigantic factories run by multinational corporations with shareholders that eat meat themselves — very selectively chosen components of their poor little bodies into gooey shit that humans have never had an opportunity to adapt to digesting. Why, eating such material, with its high levels of isoflavones, touted by gynecologists as tantamount to Estrogen Replacement Therapy (ERT), will make you grow boobs, and this will screw up the clean lines of this fine young man’s Under Armor. I recommend against it.”

Message to our members

Greetings members,

I want to thank you all for being a part of Foundation CrossFit. It has been a great adventure so far, but we are in need of help. We've lost some members and haven't seen as much of the others as we'd like. In order for us to keep providing classes and keep our doors open, we need to streamline our offering. In our current state, we can only afford to stay open through the end of January and will be forced to close up shop and move out of ActivSpace.

We don't want to leave, so in order to stay open we need to make the following changes: We will only offer 3 membership options: (1) multi-class punch cards, (2) class drop ins and (3) a premium membership. The prices for these options will not change, but we can no longer offer monthly unlimited classes or free Rainstorm workouts. Personal training will continue to be offered based on client needs.

Please understand that it is still our intention to provide great classes for you all. We just need a little help from you to get through these tough times. The new system will go into effect this Friday. Premium memberships will start on the first day of each month. We will prorate fees for premium memberships that begin mid-month. Thank you for your continued support and understanding. We hope to weather through these difficult times and come out stronger in the end.

Nutrition & CrossFit

When it comes to CrossFit nutrition, refer back to "World Class Fitness in 100 Words":
Eat meat and vegetables, seed and nut, some fruit, little startch, no sugar. Keep intake to levels that will support exercise but not body fat.
The first part can be considered the Paleo diet. Paleo, Paleolithic, caveman, Stone Age or Hunter-Gatherer nutrition is defined by "eating only what you can kill or pick from nature". Dr. Loren Cordain is a popular expert in the field and close friend of the CrossFit culture. From his site, ThePaleoDiet.com:
With readily available modern foods, The Paleo Diet mimics the types of foods every single person on the planet ate prior to the Agricultural Revolution (a mere 500 generations ago). These foods (fresh fruits, vegetables, lean meats, and seafood) are high in the beneficial nutrients (soluble fiber, antioxidant vitamins, phytochemicals, omega-3 and monounsaturated fats, and low-glycemic carbohydrates) that promote good health and are low in the foods and nutrients (refined sugars and grains, saturated and trans fats, salt, high-glycemic carbohydrates, and processed foods) that frequently may cause weight gain, cardiovascular disease, diabetes, and numerous other health problems. The Paleo Diet encourages dieters to replace dairy and grain products with fresh fruits and vegetables -- foods that are more nutritious than whole grains or dairy products.
Some will argue that it is not realistic in this day and age, but really all it takes in determination and will. The benefits definitely outweigh the risks.

The second part can be considered the Zone diet. Whereas Paleo is more about QUALITY, the Zone is about QUALITY + QUANTITY. Many calorie-counters convert well to this style of nutrition. The basic premise of the zone is that it's macronutrient levels stay at a 40/30/30 ratio (carbohydrates, protein and fat, respectively) which help control hormone levels. Dr. Barry Sears, creator of The Zone explains it better:
The Zone Diet is about balancing your hormones within a specific range to control hunger on fewer calories while still getting the proper nutrients your body needs for long-term health. The Zone Diet can best be described as a moderate-carbohydrate, moderate-protein, moderate fat diet that has approximately one gram of fat for every two grams of protein and three grams of carbohydrates

There's a plethora of information on both of these "diets" online. Search and learn. Also, the CrossFit Journal has PLENTY of information on both. It's such an valuble tool for your training and your lifestyle. A subscription for only $25/year? There's no reason not too. F*ck any of the magazine stand Health & Fitness publications you see. CFJ for the win.

In this workout you move from each of five stations after a minute. The clock does not reset or stop between exercises. This is a five-minute round from which a one-minute break is allowed before repeating. On call of "rotate", the athletes must move to next station immediately for best score. One point is given for each rep, except on the rower where each calorie is one point.

Practice and train major lifts: Deadlift, clean, squat, presses, C&J, and snatch. Similarly, master the basics of gymnastics: pull-ups, dips, rope climb, push-ups, sit-ups, presses to handstand, pirouettes, flips, splits, and holds. Bike, run, swim, row, etc, hard and fast. Five or six days per week mix these elements in as many combinations and patterns as creativity will allow. Routine is the enemy. Keep workouts short and intense. Regularly learn and play new sports.
