Arch or Hollow?

Jo K

Is she in an arched position or hollow position? Which one of those would be preferred in a strict pull-up?

WOD for Active Recovery Thursday 11/7

STRENGTH

front squat 3x10

ACTIVE RECOVERY

Let's play with whatever the trainer deems "fun"! This probably means doing overhead lunges with 73kg on the foam rollers. Blindfolded. While Zeb throws lacrosse balls at your trunk. And Mark records the entire thing on his iPhone and posts it on instagram. Unless you decided to join Leslie or Jared for Mobility class at 7am and 6:30pm. Although Jared has had this affinity for "turtles" lately. I hope he doesn't make you do that for 5 minutes...

Post results to whiteboard/comments/Cody.

Yay (Bumper) Burpees!

Today's burpee standard ends with you standing completely on a bumper plate.

----

WOD for Wednesday 2/6

STRENGTH

snatch balance 15x1

CONDITIONING

every minute on the minute for 20 minutes:

(even minutes: 0:00, 2:00, 4:00, etc)

(odd minutes: 1:00, 3:00, 5:00, etc)
7 front lunges, 32/24kg
7 burpees

Muscle-ups must start from full extension. The front lunge is stationary- step forward and return with kettlebell in rack. Burpees will finish by standing on a bumper plate.

Post snatch balance to whiteboard.

Get Cozy Down There - Catalyst Athletics
Something I can't stand is watching lifters with weak or inconsistent bottom positions in the snatch rush out of the squat and drop the bar partway up, even in power snatches (this applies to jerks as well). These same athletes will often also complain about missing big attempts that "felt so easy" because they can't secure the bar overhead long enough to recover successfully...

You're going to gawk at me, but I'm being serious. You can thank Amy for bringing it up (;
We've talked about in class, and if you remember way back when we first taught you about the "paleo chair"/Third World Squat, we said it does wonders for your health, movement, and mobility. For those who were with us for over 2 years, we used to talk about Paul Chek * and some of his reasons for a full depth squat... in other areas than fitness.
MobilityWOD.com started with this concept in his first video. Robb Wolf mentioned it early on with the Paleo Solution podcast.
It's amazing! I can't believe no one thought of this yet!
OH. WAIT A SECOND.

For those willing to spend the money, awesome. I'm really glad you're taking this seriously.

For everyone else serious about trying it, time to start balancing!

Just like everything else we teach: try it for two weeks- if it doesn't make positive change go back to what you know.

Run Club/Run Class/Barbell Class?

AW front and center

While we prep for the next running program, who would be up for a Foundation CrossFit Run club/class? We could meet once or twice a week- and for those who who rather lift at that time, a Barbell class at the gym.

Good idea? Let us know!

So last year's CF Games premise was "Unknown & Unknowable" and featured a 7k trail run, max deadlifts up to 500#, 170m uphill sandbag sprints, row/sledgehammer workout, a couplet, max snatching, a triplet and a chipper.

This year's they say that whoever does more work wins.

What do you think the workouts will be? Elements from Strongman? A 30k single-speed bike ride? Learn a dance routine?

If the power was in your hands, what left-field items might you throw at the Games athletes?

Restarting Strength

This past weekend I attended the Starting Strength Seminar with Mark Rippetoe at CrossFit Eastside and what an amazing weekend it was. Rip and his amazing crew of coaches defined and reviewed coaching, strength, some basic anatomy, physiology and physics. We also learned from both lecture and practical breakout sessions how to squat, press, deadlift, bench press and power clean using their method.

This definitely opened my eyes as to what I should be doing as your coach. Expect to see more strength training! Like today...

Getting out of the hole

When rising out from the bottom of the squat, keep your back angle the same the entire time. This requires you to raise the hips AND the chest at the same pace. This is essential to properly executing the movement and squatting heavier.

If your hips rise too quickly we visually see two things:
  • your butt goes up fast
  • and your back angle becomes more parallel.
I refer to this as "stripper dance". Keep that chest up.

From Mark Rippetoe and Lon Kilgore's STARTING STRENGTH:

Let's squat right!
