Legs, Hips, Arms!

Rowing with proper technique will make your efforts more efficient, becoming more economic with your energy.

You can ignore form and move the handle back and forth like a jackass- it's effective and gets the job done, but imagine what would happen if you could direct that energy precisely!

Warmup with the 40-stroke!

The Concept 2 rowing ergometer is one of the most important conditioning tools in a gym- it is low-impact, utilizes a full range-of-motion of major joints and muscle groups, demands much from your metabolic systems, and it easily quantifiable.

Amazing GRACE this Saturday!

October is National Breast Cancer Awareness Month! You might have figured out why we have a pink ribbon on our page.

You’d be hard pressed to find an athlete in either of our gyms who doesn’t know someone who has been diagnosed with breast cancer. The disease is well-known, but up until the nineties detection services weren’t recommended until age fifty. Unfortunately, breast cancer doesn’t just affect women in their fifties; although rare, it can be found in women as young as their twenties.

Early screening and detection can make all the difference. Breast cancer can be a highly curable disease if detected and treated early. According to Swedish Medical Center approximately 5,200 women in Washington State will be diagnosed with breast cancer.

In honor of our friends, family and athletes who have been affected by breast cancer, both Foundation CrossFit and CrossFit SLU will be participating in a Barbells for Boobs workout this week. Barbells for Boobs is a 501(c)3 non-profit breast cancer organization whose mission is to provide funding for qualified low income and uninsured women and men who need screening and / or diagnostic procedures in the prevention of breast cancer.

CrossFit SLU is hosting "Grace" on October 18th all day.

Foundation CrossFit is hosting “Grace” on October 19th all day.

You may help raise funds by joining our team!! Support the team by creating your own fundraising page and raise $80! That is enough money for one mammogram service! Each athlete that raises $80 or more on their fundraising page, receives a Barbells for Boobs tee-shirt.
  • One in eight women will be diagnosed with breast cancer in their lifetime.
  • Breast cancer is the most commonly diagnosed cancer in women.
  • Breast cancer is the second leading cause of death among women.
  • Each year it is estimated that over 220,000 women in the United States will be diagnosed with breast cancer and more than 40,000 will not survive.
  • Although breast cancer in men is rare, an estimated 2,150 men will be diagnosed with breast cancer and approximately 410 will not survive, each year.

Would you rather be on the Airdyne?

The 40-stroke warmup is not only a warmup, but when done properly has the added benefit of driving bad habits out of your row technique. Would you row 500m with just your arms? Maybe with just your back and your arms? Or would you lock your upper body in place and first drive out hard with your legs? The point of the 40-stroke warmup is to transfer the driving force away from your arms and into the largest muscles in your body, your legs. Watch the numbers on the monitor as you transition from each 10-stroke segment. The wattage should go up, the split time should go down. And the stroke should feel more powerful when your legs do most of the work. Could you even slow down your stroke rate and maintain your work output?

When all three levers are in play - the moment when your legs are almost finished driving and your back is swinging and your arms are just about to start pulling - that is the most powerful portion of your rowing stroke.

Bonus question: What does the area under the curve represent?

These squats should be 90% of your 3RM front squat or 85% of your 1RM.

  • front squat every 30 seconds for 1:30 (4 reps)
  • rest 3 minutes
  • front squat every 30 seconds for 1:00 (3 reps)

To further explain the sequence, once the barbell is taken out of the rack for each set, it should not be returned to the rack until the entire set is complete. This means that the time in between reps will be spent holding the barbell.

Public Service Announcement: Workout Journals

To all those can't "find" your journal: STOP BUGGING OUT!

You might not be able to find it, but it doesn't mean you can't continue working out. We backup each whiteboard at the end of every day.
  • The shelf was recently purged of older notebooks, so your journal may have jumped shelves.
  • Sometimes other journals "eat" journals, so look for abnormally thick journals.
  • Make sure that you haven't something written on the spine. If not, ask for a trainer for a metallic marker.
  • YOU ARE NOT ALLOWED INTO THE OFFICE TO SEARCH FOR YOUR JOURNAL. There will be severe consequences to go rummaging on your own in there. If you owe burpees, you owe burpees. Be honest and pay up.
  • I have done it plenty of times, but if you can't find it leave me a note. If I find it on the shelf because you didn't see it, you owe me burpees.
  • YOU ARE NOT ALLOWED INTO THE OFFICE UNLESS INVITED. Had to say it again.
  • Finally, you are to follow the instructions of each trainer. If you have any particular problems, shoot us an email.
  • Above all, it's just about being there and doing the WOD. Have fun, work hard.

Winter Rowing Challenge

from Andy:

Concept2 is running a new Charity Challenge this Winter. For every 1K rowed between November 24th and December 24th, Concept2 will donate $0.02 to one of three charities (minimum of $100,000).

So if five of us row 100K that's $500 to charity. If 20 of us row 100K that's $2000. You get the idea!

Pretty cool stuff... and a good way to row off all that holiday food!

Concept2 Rowing Fall Challenge

“No matter how hard I tried, I could never beat it. It never broke and it never let me down.”
- Sir Steven Redgrave, Olympic Gold Medal Rower, on the Concept2 Rowing Erg

The Concept2 rower, is an ergometer, literally a tool to precisely measure physical effort, and it’s a great way to “DO WORK!” The Crossfit Journal describes the C2 as “complete as any single exercise can be!” And if that’s enough of an endorsement there’s a competitive angle now too!

Since the middle of September, FoundationCF athletes have been completing in the C2 Fall Challenge, a global competition to see how much work we can do! Team FCF has already logged over 80,000 meters since September 15. (That’s over 231 trips from the box to Molly Moons! Imagine all those scoops of ice cream...)

FCF is currently ranked 245 in the world and is one of the Top Boxes in Washington.

While the competition is already in full gear, there’s no reason not to join in the "fun" and start logging meters! Detail on how to join can be found here. Team Name is "Foundation CrossFit".

Next CFT

The votes are in and we're going to run a CrossFit Total TWICE these next two weekends:
  • this coming Sunday 8/21 @ Noon
  • next Saturday 8/27 at 1:00pm
YOU MUST RESERVE A SPOT otherwise you will not be able to lift. Non-members are welcome, but it's going to cost $10. The event runs kind of long (2-3 hours on average, depending on the amount of lifters we have), but it helps to know your opening weights. Remember: the Total is the sum of your 1-rep maximum back squat, press, and deadlift. You can read more about the rules here.

Discussions about the CFT will happen during all of the LIFTING classes this coming Thursday.

BCS

This particular recipe is by Blair aka BCS. It's cool because it uses Bell peppers, Cherry tomatoes and Sausage!

"BCS"

ingredients:
  • 1 bell pepper (any color)
  • 1 package of 12oz cherry tomatoes
  • 2 packages italian sausage (we prefer ISERNIO'S!), uncased
  • olive oil
  • optional: spices

BCS: the dish

For this particular recipe I bought one package of both mild and hot italian sausage. Mix together and brown in a large pan. Wash and prep the veggies and place them to the side. When the sausage is ready add the veggies and drizzle olive oil over. Saute until the the tomatoes barely wrinkle. Bam. Done.

BCS: the athlete

Thanks for the deliciousness Blair!

Another reminder

KNOWLEDGE IS PRICELESS

Learn to unstick, de-glue, open up, restore function to, recover from injury, rehab, revitalize, and remobilize your muscles, joints, ranges of motion, and just about any other funky business you might need to take care of.

So you can improve how strong, fast, powerful, and capable you are as a human machine. You should also know how to do perform proper maintenance for your ENTIRE body and use that knowledge for the rest of your life.

So much of our quality of life (and beastly performance) could be improved if we were armed with the knowledge of opening your hips or how to decrease shin splits. What about lower back pain or should impingement? In this upcoming certification (open to everyone) we will be able to work on our own bodies and others when they need it. And trust us, they'll need it.

Imagine being 80 years old and moving like you're in your 30's ...

Mobility is invaluable.
